10 minutes at a calm pace
You hold the straps like a railing and slowly sit back with your hips, as if onto an invisible chair, then stand up. The straps protect you from falling.
3 sets of 10 reps
You stand with your hands on your hips and slowly turn your upper body to the right, then to the left. Your legs and hips stay in place. It loosens up your spine.
3 sets of 8 twists on each side
You hold onto the back of a chair and lift one foot a few centimetres off the floor. It trains your balance and protects you from falls.

1. Oddech Kokyu i wyprostowanie (1 min)
Siedząc prosto, wdech nosem 4 s, wydech ustami 6 s. Ustaw postawę Kamae: stopy płasko, kręgosłup wysoki.
2. Marsz w siadzie (2 min)
Naprzemienne unoszenie kolan, ramiona pracują jak w marszu.
3. Wyprosty kolan (2 min)
Wyprostuj nogę, przytrzymaj 2 s, opuść. 12 powtórzeń na nogę.
4. Wiosłowanie z gumą (2 min)
Guma zaczepiona przed sobą, łokcie wzdłuż tułowia, ściągnij łopatki.
5. Pompki przy ścianie / od krzesła (2 min)
Dłonie na wysokości klatki, tułów w jednej linii. 10 powolnych powtórzeń.
6. Skręty tułowia na krześle (2 min)
Ręce skrzyżowane na klatce, powolny skręt w prawo i w lewo, miednica stabilna.
7. Wstawanie z krzesła (2 min)
Bez pomocy rąk, jeśli to możliwe. 8 powtórzeń, tempo 3 s w dół.
8. Zanshin – wyciszenie (2 min)
Rozciąganie karku i klatki + 10 spokojnych oddechów z pełną uwagą.

Kamae — postawa
Zanim wykonasz ruch, ustaw ciało: stopy, miednica, kręgosłup, wzrok. Postawa decyduje o bezpieczeństwie.
Kokyu — oddech
Wysiłek na wydechu, powrót na wdechu. Oddech reguluje ciśnienie i napięcie mięśni.
Zanshin — czujna uwaga
Utrzymaj uwagę po zakończeniu powtórzenia. To ona chroni przed utratą kontroli i buduje sprawność umysłu.
Combining movement with a mental task strengthens nerve connections and genuinely reduces the risk of falls. Pick one task per workout.
5–10 minut łagodnego marszu i krążeń stawów. Kończ trening oddechem i rozciąganiem.
